What's Actually in a Pre-Workout Supplement?

Walk down any supplement aisle and pre-workout products promise energy, focus and bigger "pumps." Behind the marketing, most formulas are built from a small set of ingredients, only some of which have strong evidence. Understanding what each component does helps you read a label critically rather than trusting the front of the tub.

The evidence-backed core

A handful of ingredients appear again and again because research genuinely supports them, at least for specific goals.

Caffeine

Caffeine is the most reliable performance ingredient in any pre-workout. Doses of roughly 3-6 mg per kilogram of body weight, taken about 45-60 minutes before exercise, consistently improve endurance, power output and perceived effort. Many pre-workouts contain 150-300 mg per serving. Above roughly 6 mg/kg, benefits plateau while side effects like jitteriness and disrupted sleep increase.

Beta-alanine

Beta-alanine raises muscle carnosine, a buffer that blunts the acid build-up during high-intensity efforts lasting one to several minutes. Effective use requires 3-6 g daily over several weeks to saturate muscle stores; a single pre-workout dose does not work acutely. The harmless skin tingling (paresthesia) many people feel comes from beta-alanine, not from the workout "kicking in."

L-Citrulline (and citrulline malate)

Citrulline raises blood arginine and supports nitric oxide production, which widens blood vessels. Research most often uses 6-8 g of L-citrulline or around 8 g of citrulline malate. Evidence for reduced muscle soreness and modest increases in training volume is moderate but promising.

Creatine

Creatine is one of the best-studied supplements for strength and power, but it works by saturating muscle over days to weeks, not acutely. When it appears in a pre-workout, the dose is often below the standard 3-5 g daily, so timing it "pre-workout" offers no special advantage over any other time of day.

Ingredients with weaker or context-dependent evidence

  • Nitrates (from beetroot): Genuinely useful for endurance, but effective doses (around 300-600 mg of nitrate) are rarely reached in typical pre-workout blends.
  • Tyrosine: May support cognition under stress or heat, but evidence for gym performance is thin.
  • Taurine: Some signals for endurance and recovery, but findings are mixed and doses vary widely.
  • BCAAs: Popular but largely redundant if total daily protein intake is adequate.
  • Betaine: Modest, inconsistent evidence for power output at around 2.5 g daily.

The fillers and "fairy dust"

Many blends add exotic-sounding extracts, vasodilators or nootropics at doses far below what studies used. This practice, sometimes called under-dosing or "label decoration," is easiest to hide inside a proprietary blend that lists a single combined weight instead of per-ingredient amounts. Without individual doses, you cannot tell whether an ingredient is present in a meaningful quantity.

How to read a label

  • Look for disclosed doses of each active ingredient, not just a blend total.
  • Check the caffeine amount and compare it to your body weight and tolerance.
  • Be skeptical of long ingredient lists; more names rarely mean more benefit.
  • Consider third-party testing (such as NSF Certified for Sport or Informed Sport) if you compete in a tested sport.

What about the "energy" and "focus" ingredients?

Beyond the core actives, most blends dedicate space to compounds marketed for mental drive. L-theanine is often paired with caffeine because it can smooth out jitteriness and produce a calmer form of alertness, though on its own it does not enhance performance. L-tyrosine is an amino acid precursor to dopamine and noradrenaline; it may support cognition under acute stress, sleep deprivation or heat, but data for ordinary gym sessions are limited. Vitamins and minerals such as B-vitamins are frequently added, yet they only help performance if you were actually deficient to begin with; in a well-fed person they mostly produce colorful urine.

Do you even need a pre-workout?

You can replicate most of the benefits with individual ingredients: caffeine from coffee, a separate beta-alanine supplement, and creatine taken daily. A combined product is mainly a convenience, and often a more expensive one. The main risks are over-stimulation, poor sleep if taken late in the day, dependence on the ritual rather than the pharmacology, and contamination in poorly regulated products. If you compete in a drug-tested sport, an untested pre-workout can also carry banned substances that were never listed on the label.

A sensible way to approach it

  • Decide what you actually want: acute energy (caffeine), buffering for hard intervals (beta-alanine), or blood flow (citrulline).
  • Match the ingredient to the goal rather than buying the longest ingredient list.
  • Start with a half serving to gauge tolerance, especially for caffeine and beta-alanine tingling.
  • Avoid taking it within about six hours of bedtime if it contains a full caffeine dose.
