The "pump" (that swollen, full feeling in a working muscle) is one of the most sought-after training sensations, and L-citrulline is the ingredient most associated with it. Citrulline shows up as either plain L-citrulline or as citrulline malate, citrulline bound to malic acid. It has a plausible mechanism and a growing body of research, though the evidence is moderate rather than airtight.

What causes a pump

During resistance exercise, blood flow to the working muscle increases and fluid shifts into the tissue, making the muscle feel and look fuller. Much of this is driven by vasodilation, the widening of blood vessels. A key regulator of vasodilation is nitric oxide (NO), a signaling molecule that relaxes vessel walls. Ingredients that support NO production can, in theory, enhance blood flow and the pump.

How citrulline fits in

You might expect arginine to be the best NO booster, since arginine is the direct precursor to nitric oxide. Paradoxically, oral L-citrulline raises blood arginine levels more effectively than arginine itself, because much of ingested arginine is broken down in the gut and liver before reaching circulation. Citrulline bypasses much of that first-pass metabolism, is converted to arginine in the kidneys, and thereby supports the NO pathway.

How much: the 6-8 g range

Research typically uses:

  • L-citrulline: around 6-8 g, taken roughly 60 minutes before exercise.
  • Citrulline malate: around 8 g (often in a 2:1 ratio of citrulline to malate, delivering a comparable citrulline dose).

Because product blends often contain far less than this, a pre-workout listing "citrulline" may not provide an effective amount, especially inside a proprietary blend where the individual dose is hidden.

What the evidence supports

The most consistent findings are:

  • Reduced muscle soreness: Several studies report less delayed-onset muscle soreness in the days after training with citrulline malate.
  • More training volume: Some resistance-training studies show a modest increase in the number of repetitions performed before failure.
  • Blood flow markers: Citrulline reliably raises plasma arginine and can improve some measures of vascular function.

Where the evidence is weaker

Despite the "pump" marketing, the picture is nuanced:

  • The visible pump is largely a temporary, cosmetic effect and is not a proven driver of long-term muscle growth on its own.
  • Effects on strength and power are small and inconsistent across studies.
  • Some trials show no benefit, and effect sizes are generally modest.
  • Whether the malate portion adds anything beyond citrulline itself is unclear.

In short, citrulline is one of the better-supported "pump" ingredients, but expectations should be realistic: think slightly more reps and less soreness, not a transformation in performance.

Citrulline vs. arginine: why the precursor loses

It is worth understanding why citrulline is preferred over arginine, the amino acid that is actually converted into nitric oxide. When you swallow arginine, a large share is broken down by enzymes in the gut and liver before it ever reaches your bloodstream, so blood arginine barely rises at practical doses. Citrulline sidesteps much of this first-pass metabolism, travels to the kidneys, and is efficiently converted into arginine there. The net effect is that oral citrulline is a more effective way to raise blood arginine than arginine itself, which is why modern formulas favor it and why arginine-based "NO" products have largely fallen out of favor.

Practical use and safety

  • Use an effective disclosed dose (6-8 g L-citrulline or ~8 g citrulline malate), not a token amount buried in a proprietary blend.
  • Take it about 60 minutes before training so blood arginine has time to rise.
  • It is generally well tolerated; gastrointestinal upset is uncommon and usually linked to the malate component at high doses.
  • Some people use it daily rather than only pre-workout; the evidence does not strongly favor one approach for the vascular effects.
