The upper/lower split is one of the most reliable training templates in the gym. You divide your week into upper-body days and lower-body days, typically training four times a week. It strikes an excellent balance: enough frequency to train every muscle twice weekly, enough volume per session to drive growth, and enough rest to recover well. For many intermediate lifters it is the sweet spot between full-body training and more advanced body-part splits.

Why upper/lower works so well

Research consistently shows that training a muscle group about twice per week produces more growth than once per week when total volume is matched. A standard four-day upper/lower plan delivers exactly that: two upper days and two lower days. Compared with a "bro split" that trains each muscle once a week, upper/lower gives every muscle a second growth stimulus while still allowing 48-72 hours of recovery between sessions that hit the same area.

The weekly structure

A common four-day layout looks like this:

  • Monday: Upper A
  • Tuesday: Lower A
  • Wednesday: Rest
  • Thursday: Upper B
  • Friday: Lower B
  • Weekend: Rest

Running two distinct upper and two distinct lower days (A and B) lets you vary exercises, rep ranges and emphasis so you cover strength and hypertrophy while reducing overuse of any single movement pattern.

Sample Upper A (strength emphasis)

  • Barbell bench press — 4 sets of 5-8 reps
  • Weighted pull-up or lat pulldown — 4 sets of 6-10 reps
  • Overhead press — 3 sets of 6-10 reps

  • Standing calf raise — 4 sets of 12-20 reps

Sample Upper B (hypertrophy emphasis)

  • Incline dumbbell press — 4 sets of 8-12 reps
  • Seated cable row — 4 sets of 10-12 reps
  • Dumbbell shoulder press — 3 sets of 10-12 reps
  • Chest-supported row or face pull — 3 sets of 12-15 reps
  • Triceps pushdown — 3 sets of 10-15 reps
  • Hammer curl — 3 sets of 10-15 reps

Sample Lower B (hypertrophy emphasis)

  • Front squat or hack squat — 3 sets of 8-12 reps
  • Hip thrust — 3 sets of 8-12 reps
  • Walking lunge — 3 sets of 10-12 reps per leg
  • Leg extension — 3 sets of 12-15 reps
  • Seated calf raise — 4 sets of 15-20 reps

Sets, reps and volume targets

Aim for roughly 10-20 hard sets per muscle group per week, spread across your two sessions for that region. Keep most sets within a couple of reps of failure — that proximity to failure is what makes a set count. Use lower reps (3-8) with heavier loads on your primary compound lifts and higher reps (10-20) on isolation work, where fatigue and joint stress are lower.

Applying progressive overload

The program only works if the demand rises over time. Practical ways to progress include:

  • Adding a small amount of weight when you hit the top of a rep range.
  • Adding a rep or two to each set before increasing load.
  • Adding a set to a lagging muscle over a training block.
  • Improving control and range of motion on each rep.

Log your sessions so you can see the trend. Steady, small increases beat trying to jump the weight up every week.

Rest periods and session length

Rest two to three minutes between heavy compound sets so you can bring full force to the next one, and 60-90 seconds on isolation work where fatigue clears faster. A typical upper/lower session runs six exercises and takes roughly 60-75 minutes including warm-up. If your sessions balloon much beyond that, you are probably including too many exercises or resting inefficiently between sets — trim rather than add.

Recovery and the role of rest days

The built-in rest days are not wasted time; they are when your muscles actually adapt and grow. A four-day upper/lower plan deliberately places rest between demanding sessions so the same muscles are recovered before you hit them again. Support that recovery with seven to nine hours of sleep, enough daily protein (roughly 1.6-2.2 grams per kilogram of bodyweight), and sensible management of overall stress. After several hard weeks, a lighter deload week helps clear accumulated fatigue and keeps long-term progress on track.

Adjusting the split

Short on time? A three-day version rotates upper, lower, upper one week and lower, upper, lower the next. Recovering well and want more? Advanced lifters occasionally run five or six upper/lower days, but that raises fatigue and requires careful attention to sleep, nutrition and deloads.
