Plant-based protein powders have grown from a niche product into a mainstream category, driven by interest in vegan diets, sustainability and food sensitivities. A common worry persists, though: are plant proteins good enough to build muscle, or is whey still superior? The honest answer is nuanced, and the gap is smaller than many people assume.

Protein quality: the real difference

Not all proteins are equal in quality. Quality reflects two things: whether a protein contains all nine essential amino acids in useful amounts, and how well it is digested and absorbed. Animal proteins such as whey score highly on both counts. Many individual plant proteins fall a little short, usually because they are lower in one or more essential amino acids or are slightly less digestible.

Common gaps include lower leucine content and lower levels of specific amino acids: grains tend to be low in lysine, while legumes tend to be low in methionine. Because leucine is the primary trigger for muscle protein synthesis, a lower leucine content is the main mechanistic reason a single dose of some plant proteins stimulates slightly less muscle building than the same dose of whey.

How the gap gets closed

The practical picture changes considerably once you account for how people actually eat. Several strategies reduce or eliminate the difference:

  • Eating a larger dose. Using a slightly bigger serving of plant protein raises the leucine delivered to a level comparable with whey.
  • Combining sources. Blending complementary proteins, classically pea and rice, covers each other's amino acid gaps to form a more complete profile.
  • Choosing stronger plant proteins. Soy and pea protein have relatively favourable amino acid profiles and score well; soy in particular is a high-quality complete protein.
  • Hitting adequate total daily protein. Over a full day, someone eating varied plant foods easily obtains all essential amino acids.

What the trials show

Acute laboratory studies have generally found whey produces a somewhat greater short-term rise in muscle protein synthesis than an equal dose of certain plant proteins, largely a leucine effect. But longer training studies tell a more reassuring story. A growing body of research, including work comparing soy and pea protein against whey over several weeks of resistance training, has found similar gains in muscle mass and strength when total protein intake is matched and adequate.

A widely discussed 2021 review by Pinckaers and colleagues concluded that although isolated plant proteins may be somewhat less anabolic per gram, this can be compensated for by higher intake, blending sources and ensuring sufficient daily protein. In other words, for the outcomes people care about, dedicated plant-based athletes can build muscle comparably to omnivores.

Beyond muscle: other considerations

Choice of protein is rarely only about muscle. Plant proteins come with fibre and phytonutrients in whole-food form, tend to have a lower environmental footprint, and suit those avoiding dairy. Whey remains an efficient, inexpensive, highly digestible and leucine-dense option that is hard to beat per gram. Neither is objectively "better"; the right choice depends on your dietary pattern, values and tolerance.

Digestibility deserves a mention too. Some whole plant foods contain compounds such as phytates and fibre that can slightly reduce how much of their protein is absorbed. Processing steps used to make isolates, along with ordinary cooking, reduce these anti-nutrients considerably, which is one reason a pea or soy isolate performs better in studies than you might expect from the raw legume. For most people eating a varied diet, these effects are minor and easily offset by the strategies above.

What about soy and hormones?

A frequent worry is that soy protein, because it contains plant compounds called isoflavones, might lower testosterone or otherwise impair muscle building in men. This concern has been examined directly. Pooled analyses of controlled studies have found that soy protein and isoflavones, at normal intakes, do not meaningfully alter testosterone or oestrogen levels in men. Soy remains one of the highest-quality plant proteins available and a perfectly sound choice for building muscle.

  • If you use plant protein, favour soy, or a pea-and-rice blend, and consider a slightly larger serving (around 30-40 g).
  • Spread protein across several meals rather than relying on one large dose.
  • Prioritise total daily protein first; the source is a secondary detail.
  • Vegans should eat a variety of protein foods across the day to cover all essential amino acids.
